How to build legs and glutes at home without a barbell or dumbbells

Hello. This article will be interesting for both men and women. Beautiful and moderately toned thighs and glutes equally enhance the appearance of both genders. At least, that's what I think. But what to do if there's no strength equipment at home? There aren't even dumbbells. For example, in the case of the upper body – it's much simpler. You just need dips and a pull-up bar, which are found in most yards and every school. Moreover, home pull-up bars are now sold everywhere and are quite inexpensive. But can you build the lower body at home without any equipment? Yes. Of course, it won’t be as effective as with a barbell and machines, but you can still do it. For this, you will need:
Exercises for Legs and Glutes1. One-legged squats This is probably the most effective exercise when there's no equipment. It trains both the thighs and glutes. However, it's also the hardest. The good news is that you can hold onto a support with one hand to help yourself, as very few people can perform this exercise without any support at all. But try to minimize the help from your hand; otherwise, the load will shift away from your legs. 2. Step-ups with a backpack In general, this exercise is done with dumbbells or a barbell, but a backpack behind you will also work. However, the height of the platform should be sufficiently high—at least at knee level. With this setup, 5-8 kg in the backpack will be enough for women. For men, 10-20 kg will suffice. To make the exercise even more challenging and compensate for the lack of weight, you should first step up with one leg without removing it from the platform, and then immediately step up with the other leg, rather than alternating them after each repetition. 3. Side lunges Here, you can even start without the backpack. The load is quite noticeable, engaging not only the glutes but also the inner thigh. For those more physically prepared, 5 kg for women and 10-15 kg for men should be sufficient in the backpack. It’s not necessary to step as shown in the video; you can simply rock from one foot to the other. 4. Bridge lying on the floor For this exercise, the backpack should be placed on your hips or groin. It works well as an additional exercise for the glutes. You can make it more challenging by doing it one leg at a time. Place one foot on the floor and the other on the support leg. Then switch legs. It may feel a bit awkward at first, but you will get used to it. Workout VariationsA women's workout might look like this:

3-4 sets of 10-15 means 3-4 sets of 10-15 repetitions. These workouts can be done 1, 2, and even 3 times a week. However, I would recommend sticking to 2 workouts a week. ConclusionThere are many other exercises for the thighs and glutes. Most of them are described in the article 100 exercises for your glutes at home. But the 4 exercises I mentioned are foundational for muscle mass growth in the lower body. By performing these 4 exercises, you can easily complement them with others to your liking. You can definitely tone your glutes and make them more rounded and firm solely with these exercises. They effectively target all the main muscles of the lower body. However, for those looking to have thighs and glutes slightly larger than average (which mainly concerns men), it’s hard to achieve without weights.
